When you carry 200+ lbs of body weight, your appetite signals can feel relentless. You finish a meal, and just one or two hours later, your stomach is already growling again.
Most traditional diets tell you to “just push through the hunger” or drink water. But constant hunger isn’t a willpower problem—it’s a composition problem.
To lose fat sustainably at a higher body weight without feeling constantly starved, you need to shift to a Satiety-First approach.
1. The 30g Protein Anchor
Protein is the most satiating macronutrient. It reduces levels of ghrelin (the hunger hormone) while boosting peptide YY, a hormone that makes you feel full.
- Aim for at least 30 grams of protein at every main meal (breakfast, lunch, and dinner).
- Examples: 4 eggs with egg whites, 1.5 cups of Greek yogurt, or 5–6 oz of chicken breast, salmon, or lean beef.
- Protein also preserves lean muscle mass while you lose fat, keeping your metabolic rate high.
2. High-Volume, Low-Calorie Density Foods
Your stomach has physical stretch receptors that signal fullness to your brain. If you fill your stomach with dense, low-volume foods (like pastries, chips, or fast food), you consume hundreds of calories before those stretch receptors are triggered.
- Volume Eating: Fill half your plate with non-starchy vegetables (spinach, broccoli, zucchini, bell peppers).
- These foods provide massive physical volume, water, and fiber for very few calories.
3. Soluble Fiber: The Natural Appetite Suppressant
Fiber slows down gastric emptying—meaning food stays in your stomach longer and releases energy gradually into your bloodstream.
- Aim for 25 to 35 grams of fiber per day.
- Top sources: chia seeds, flaxseeds, oats, lentils, berries, and leafy greens.
- Pairing fiber with protein completely eliminates blood sugar spikes and crashes.
4. Stop Eating “Naked Carbs”
Eating carbohydrates alone (like a bare bagel, an apple on an empty stomach, or a bowl of dry cereal) causes a rapid glucose spike followed by an insulin crash—leaving you hungrier than before.
- Always “dress” your carbs: Pair every carbohydrate source with a protein or healthy fat.
- Example: Instead of an apple alone, pair it with 2 tablespoons of peanut butter or a protein shake.
Nutrition at 200+ lbs isn’t about eating less food—it’s about eating more of the right foods that work with your satiety hormones.
